Every list like this one I have ever read implies the food is doing the work. It never is. What the five below actually have going for them is more interesting than that, and a lot more useful once you understand the mechanism.

Start with the part nobody puts in the headline
Sustained weight loss comes from an energy deficit, not from a shopping list. NHS advice, in line with NICE guidance, is a deficit of around 600 kcal a day, producing a steady loss of about 0.5 to 1 kg a week, and the free NHS 12-week plan is built around roughly 1,400 kcal a day for many women. Anything below 800 kcal a day is a medically supervised intervention, not a diet you start on a Monday.
Where individual foods genuinely help is in making that deficit survivable. That is the honest frame for everything below, and it is the reason I have kept all five foods from the original version of this article while changing most of what was claimed about them.
The five, and what each one actually does
1. Pistachios, because the shells slow you down
The interesting research on pistachios is not about their protein or their unsaturated fat, it is about friction. In work by James Painter, people offered in-shell pistachios ate around 125 calories against 211 calories when given shelled ones over the same period, a reduction of roughly 41%, with no difference in how full or satisfied they reported feeling. In a related finding, leaving the discarded shells visible on the desk rather than clearing them away cut consumption by a further 22%.
Nuts in general track well over the long run: in a study of 120,877 US adults published in the New England Journal of Medicine in 2011, each extra daily serving of nuts was associated with 0.57 lb less weight gain over four years. Worth balancing against a small French randomised trial in which 30 women eating 56 g of pistachios daily as an afternoon snack for four weeks showed no measurable satiety advantage. The shells matter more than the nut.
2. Mushrooms, because volume is cheap
This is the strongest entry on the list. Researchers at Johns Hopkins led by Cheskin ran lunches matched by volume rather than by calories, substituting white button mushrooms for beef. A 339 kcal mushroom meal proved as satiating as a 783 kcal beef meal, and over four days participants ate around 420 fewer calories and 30 g less fat per day without compensating later. A separate one-year randomised trial found substituting mushrooms for meat had a positive effect on body weight and body composition.
The mechanism is water and fibre filling the same space on a plate for a fraction of the energy. It works because your stomach responds to volume, not to a calorie count it cannot read.
3. Yogurt, with the correct caveat
Yogurt came out as the single most favourable food in that same 2011 cohort study: each additional daily serving was associated with 0.82 lb less weight gain over four years, the strongest inverse association of any food examined. That is a real and repeatedly cited finding, and it is observational. It shows that people who ate more yogurt gained less weight, not that the yogurt caused it.
The gut flora explanation you will read everywhere is not established. What is defensible is that plain yogurt is high in protein, low in energy density and displaces things that are neither. Buy it plain, because a fruit-flavoured pot can carry as much sugar as a dessert.
4. Oat bran, for the right reason
Oat bran does not absorb fat in your body. What it contains is beta-glucan, a viscous soluble fibre that gels in the gut and binds bile acids, which forces the liver to draw on cholesterol to make more. That is why the health claim authorised in the UK and EU is a cholesterol claim, not a weight one: EFSA concluded that at least 3 g of oat beta-glucan a day lowers LDL cholesterol, with meta-analyses putting the effect around 5% for total and 7% for LDL cholesterol.
Its usefulness for weight is indirect and plausible rather than proven. A viscous, slow-emptying breakfast keeps most people going until lunch. If that stops the eleven o’clock pastry, it counts.
5. Olive oil, on a strict honesty condition
Olive oil carries about 120 kcal per tablespoon, and pouring it liberally over food because you read that it suppresses appetite is how a healthy fat becomes a problem. The claim that monounsaturated fat signals your brain that you are full is not something I would put weight on.
What the evidence does support is that it need not make you gain. In PREDIMED, a five-year randomised trial in which no calorie restriction was advised at all, the Mediterranean diet supplemented with extra-virgin olive oil did not produce weight gain or an increased waist circumference compared with the control diet. That analysis was withdrawn in 2016 over protocol deviations and republished in 2019 with revised estimates, which is worth knowing if you see the original figures quoted. Use it as a replacement for butter and creamy dressings, measured with a spoon, and it earns its place.

How I actually use them in a week
Not as a plan, because I do not follow one. Plain yogurt with oats and whatever fruit is going soft, most weekday mornings, because it is the breakfast that stops me buying something on the way to a shoot. Mushrooms into anything minced, half and half with the meat, which nobody has ever noticed. A small bowl of in-shell pistachios on the kitchen table instead of the crisps I used to keep there. Olive oil measured with an actual spoon rather than poured, which was the change I resisted longest and which made the most difference.
